Why you can't stop checking your phone at work or while studying

And why blocking the apps doesn't fix it.

You sit down with a clear plan. Twenty minutes later your phone is in your hand and you have no memory of deciding to pick it up.

The usual explanation is that phones are engineered to interrupt you, and the usual fix is to block them. Both are half right, and the half that is wrong is the reason the fix keeps failing.

Your phone is not the one interrupting you

Researchers at the London School of Economics put cameras on people's glasses and recorded more than 200 hours of ordinary phone use. They then counted what started each interaction.

Eighty-nine per cent of the time, the person did. Only eleven per cent of pickups began with a notification.

That number reframes the problem. If notifications were the cause, silencing them would end it. Instead, almost nine in ten pickups begin somewhere the phone cannot reach — in you, a second before your hand moves.

This is older than smartphones

It is not a phone finding. It is an attention finding, and it predates the device.

Researchers at UC Irvine and Carnegie Mellon shadowed people for 889 hours across three organisations, logging every time someone switched away from what they were doing. Of the switches that were genuine interruptions, close to half came from the person rather than from anything around them.

Anyone who has revised for an exam knows the same pattern without needing the study. Nobody interrupted you. You got up for a snack you did not want, or reorganised your notes for the third time, or decided this was the moment to clean your room.

We interrupt ourselves. We did it before smartphones and we would do it if every app on earth were blocked. The phone did not create the behaviour — it gave it somewhere frictionless to go.

Which is why blockers move the urge instead of removing it

Watch what actually happens when a blocker fires.

The urge arrives. You reach. The app is locked. And then — this is the part that matters — you do not return to work. You check email instead. Or you tidy one file. Or you stare at the wall for ninety seconds. Or you spend four minutes disabling the blocker, which you have done before and will do again.

The blocker interrupted the destination. It never touched the departure. Whatever pushed you away from the task is still pushing, and it will keep finding exits until it is dealt with directly.

So what is pushing you away?

Nir Eyal calls it the internal trigger. His argument in Indistractable is that distraction always starts with a discomfort we are trying to escape.

That sounds vague until you look at it closely. Think back to the moment just before you last picked up your phone. It usually has a name:

The work is boring and your attention is looking for anything with more texture. You are anxious about whether the work is any good, and checking something — anything — is a way to stop asking. You are stuck, and being stuck is uncomfortable enough that leaving feels like relief. You are tired and the task needs more than you have.

None of those are solved by a locked screen. Each of them is a feeling with a specific shape, and the reaching is an attempt to get out from under it.

Naming it does more than it sounds like it should

Here the research gets unexpectedly practical.

A UCLA team led by Matthew Lieberman scanned people's brains while they looked at emotional images. When someone put a word to the feeling — angry, afraid — the alarm centre of the brain quietened down. When they labelled the face with a name instead, it did not. Naming the emotion is what did it, and the part of the brain that handles deliberate control got busier at the same time.

The technique is called affect labelling, and the practical version takes about four seconds. Before you reach, ask what you are feeling. Not "why am I distracted" — that is an invitation to a story. Just the name. Bored. Anxious. Stuck.

Naming it will not make it disappear. It reliably makes it smaller, and smaller is usually the difference between reaching and not.

Then give the feeling somewhere to go

A name takes the edge off. It does not finish the job, because most of these feelings have a body attached.

The best-evidenced thing you can do in under two minutes is breathe in a specific pattern. A Stanford team ran a month-long randomised trial comparing three breathing practices against mindfulness meditation. The winner was cyclic sighing — two inhales through the nose, one long exhale — which improved mood and lowered physiological arousal more than meditation did, at five minutes a day.

The mechanism is not mysterious. A long exhale slows the heart. Anxiety and frustration both run on arousal, and lowering the arousal lowers them with it.

Different feelings want different resets, though. The breath that clears anxiety is the wrong tool for boredom, which is an under-stimulation problem and needs something that raises engagement rather than lowering arousal.

What this looks like at your desk

Next time your hand starts moving, try this instead of fighting it:

Stop before you unlock. The reach is not the problem — the problem is that it happens without a gap in front of it.

Name the feeling in one word. Bored, anxious, frustrated, overwhelmed, foggy, or that particular flavour of self-doubt where the work feels beyond you.

Do the matching reset for a minute or two. Anxious wants a long exhale. Bored wants stimulation. Stuck wants the task made smaller.

Then go back. Not because you resisted, but because the thing that was pushing you away has been dealt with.

The first few times this feels slower than just checking. It is slower. It is also the only version that leaves you able to sit back down.
